The ritual (15–20 minutes)

  • Body scan or breathing — a guided check-in that downshifts your nervous system.

The exit (consistent lights-out)

End at the same time nightly — consistency is the signal your body clock reads. Falling asleep in silence is hard after a stimulating day; a fading soundscape gives your attention something soft to hold onto while it lets go.

Keep it boring, keep it short

The perfect evening routine is slightly dull by design — dull is what sleepy feels like on approach. Twenty minutes, same order, same time. Within two weeks the sequence itself starts making you drowsy, the way an old bedtime story once did.
